High-protein eating for men 35–50 comes down to one 90-minute cooking session a week that produces two proteins, two carbs and two vegetables in bulk — then assembling meals in minutes instead of cooking them nightly. You don’t need recipes, colour-coded containers or a separate “fitness meal” while the household eats something else. You need a protein target, the 2-2-2 framework below, and 90 clear minutes on a Sunday.

How much protein you actually need

Roughly 0.7–1 gram per pound of goal bodyweight. For most men that lands between 150 and 190 grams a day — far more than the 80 or 90 most are eating. Spread across three meals and a snack, it’s about 40 grams a meal: a palm-and-a-half of chicken, a large steak, six eggs, or a big tub of Greek yogurt with a scoop of protein stirred in.

The 2-2-2 framework

Each week, cook exactly: 2 proteins (a tray of chicken thighs and a pot of beef chili, say), 2 carbs (rice and roasted potatoes), and 2 vegetables(one roasted tray, one raw — washed and cut). Six items, all of which cook mostly unattended, give you a dozen meal combinations — enough variety that nobody revolts by Thursday.

The 90-minute run-through

Everything overlaps; you’re never doing more than two things at once:

  1. 0:00 — Oven on. Season chicken and potatoes, both trays in.
  2. 0:10 — Rice on. Start the chili base in a pot.
  3. 0:25 — Vegetables on the second oven rack.
  4. 0:45 — Trays out as they finish; chili simmers.
  5. 1:10 — Cut raw vegetables while the chili reduces.
  6. 1:30 — Everything into containers. Kitchen closed.

The first week takes the full 90 minutes. By week three you’ll do it in 70 with the game on.

Feeding the household from the same prep

The framework works because nothing in it is “diet food.” The chicken becomes wraps for the kids and a bowl for you; the chili goes over rice for everyone, with cheese for the crowd that demands cheese. You adjust portions, not menus — protein and vegetables anchor your plate, carbs scale with how active your week is.

Eating out without blowing the week

Client lunches and dinners are where most plans die. Three rules: order the protein first and build around it, decide your drink count before you sit down, and skip the bread basket rather than the meal. One dinner out doesn’t undo a week of protein-first eating; six unplanned ones do.

When the week falls apart

It will. The fallback is a 25-minute version: one tray of protein, one pot of rice, a bag of pre-cut vegetables. Two items in the oven, one on the stove, done. It won’t win a cooking show, but it keeps protein on the plate through the week that would otherwise become takeout.

Is that much protein bad for my kidneys?

Do I need protein powder?

No, but it’s convenient. A scoop in yogurt or a shake after training is the easiest 25–30 grams you’ll get all day. Whey or a plant blend both work.
