Hypertrophy Training for Men Over 40: Sets, Reps and Weekly Volume

Hypertrophy training for men over 40 comes down to five settings: about 8 to 16 hard sets per muscle group each week, mostly in the 8 to 15 rep range, taken to within 1 to 3 reps of failure, spread over at least two sessions per muscle, with loads or reps increasing over time. The principles are the same as at 25. What changes after 40 is that volume has to build more gradually and exercise choice has to respect your joints.

Set 1: weekly volume

Volume, counted as hard sets per muscle group per week, is the main driver of muscle growth you control. A meta-analysis found a graded dose-response relationship: each extra weekly set was associated with slightly more growth (Schoenfeld et al., 2017). In adults 50 and older, higher-volume programs also produced more lean mass (Peterson et al., 2011).

The catch after 40 is recovery. More volume only helps if you can recover from it.

Training ageHard sets per muscle per weekNotes
First 3 months6–10Technique first; most growth comes easily
3–12 months10–14Add 1–2 sets per muscle every few weeks
1 year+12–20Rotate exercises; plan lighter weeks

A “hard set” is one finished within about three reps of failure. Warm-up sets don’t count.

Set 2: rep range and load

For muscle size, a wide range of loads works when sets are taken close to failure. A network meta-analysis found no difference in hypertrophy between low, moderate and high loads, while heavier loads did better for maximal strength (Lopez et al., 2021).

For men over 40, that’s useful freedom:

  • 6–10 reps on big compound lifts (squat pattern, hinge, presses, rows) for strength and size together.
  • 10–15 reps on most accessories.
  • 15–20 reps for joints that dislike heavy loading, such as elbows on arm work or a cranky shoulder.

Set 3: effort

You need to work hard, but you don’t need to hit failure. A meta-analysis found no advantage for training to momentary failure over stopping short of it for muscle growth (Refalo et al., 2023). Stopping one to three reps short keeps technique clean and recovery manageable. The details are in training to failure after 40.

Set 4: frequency

When weekly volume is matched, training a muscle once, twice or three times a week produces similar growth (Schoenfeld et al., 2019). After 40, splitting your sets over two or three sessions per muscle is still the better choice, because 15 sets in one session is far harder to recover from than 7 or 8 twice a week.

Set 5: exercise choice

Pick exercises that load the target muscle hard and feel good on your joints:

MuscleJoint-friendly first choices
QuadsLeg press, goblet squat, split squat, hack squat
Hamstrings and glutesRomanian deadlift, hip thrust, leg curl
ChestDumbbell or machine press, incline dumbbell press, push-ups
BackChest-supported row, lat pulldown, cable row, pull-ups
ShouldersLandmine press, lateral raise, face pull
ArmsCable curls and pushdowns, dumbbell curls

A sample four-day hypertrophy week

DayExercises (sets × reps)
Monday, upperIncline dumbbell press 3 × 8–10, chest-supported row 3 × 10, lat pulldown 3 × 10–12, lateral raise 3 × 15, cable curl 2 × 12
Tuesday, lowerLeg press 3 × 10–12, Romanian deadlift 3 × 8, split squat 2 × 10 per side, leg curl 2 × 12
Thursday, upperMachine chest press 3 × 10, cable row 3 × 12, pull-up or assisted pull-up 3 × 6–8, face pull 2 × 15, pushdown 2 × 12
Friday, lowerGoblet or hack squat 3 × 8–10, hip thrust 3 × 10, step-up 2 × 10 per side, calf raise 3 × 12

That’s roughly 9 to 12 hard sets per major muscle per week. Add a set to the lagging areas every two or three weeks. For a complete eight-week plan, see the muscle building program for men over 40.

How to progress

Use a rep range. When you hit the top of it on every set with good form, add the smallest weight jump available and drop back to the bottom of the range. Every sixth to eighth week, cut sets by about a third for a lighter week. Eat enough protein and a small calorie surplus if size is the priority; the muscle building diet for men over 40 covers the food side.

The bottom line

Hypertrophy after 40 isn’t about secret methods. It’s enough hard sets, spread across the week, with loads that creep up and joints that stay happy. If you want someone to set your volume, pick the exercises around your joints and adjust the plan every check-in, the 12-Week Body Transformation is built for that. Questions people also ask

How many sets per week to build muscle after 40?

Start around 8 to 10 hard sets per muscle group per week and build toward 12 to 16 if you recover well. More sets tend to produce more growth, but only if you can recover from them.

What rep range is best for hypertrophy over 40?

Anywhere from about 6 to 20 reps builds muscle if the set ends close to failure. Most men over 40 do best with 8 to 15 reps on most exercises, which is easier on joints than very heavy sets.

Do I need a body-part split to build muscle?

No. Frequency doesn't change growth much when weekly sets are equal. Full-body or upper/lower plans let you spread volume over more days, which tends to suit recovery after 40.

How much rest between sets for hypertrophy?

About 2 minutes on big compound lifts and 60 to 90 seconds on smaller exercises. Rushing rest makes the next set weaker, which reduces the useful work you get done.
