High-Protein Overnight Oats (About 30 g Protein, No Powder Needed)

Hands holding a bowl of oatmeal topped with strawberries, blueberries and walnuts

High-protein overnight oats get to roughly 30 grams of protein per jar by replacing most of the milk with plain Greek yogurt and adding a spoon of chia. One jar is about 440 calories, takes five minutes to assemble the night before, and keeps for four days, so a Sunday batch covers the working week. No protein powder is required, though a scoop is an easy upgrade.

Ingredients (one jar)

Scale this by four for a weekday batch. Large-flake rolled oats and a tub of 0% plain Greek yogurt are the two items worth buying in bulk; No Frills and Food Basics carry store-brand versions of both.

Servings: 1. Prep time: 5 minutes. Fridge time: at least 6 hours.

Method

  1. Put the oats, chia, cinnamon and salt in a 500 ml (16 oz) mason jar or container.
  2. Add the yogurt and milk and stir until there are no dry pockets at the bottom. This is the step people skip, and it’s why some jars come out with a layer of dry oats.
  3. Drop the berries on top, close the lid and refrigerate overnight.
  4. In the morning, stir. If it’s thicker than you like, loosen it with a splash of milk.

Approximate macros per jar

Numbers are approximate, worked out from standard per-100 g values in USDA FoodData Central and cross-checked against the Canadian Nutrient File. Brands vary by a few grams.

Where the protein comes from: the yogurt supplies about 18 g, the oats about 7 g, the milk about 4 g and the chia about 2 g. That breakdown is useful when you swap things: dropping the yogurt for more milk takes the jar down to roughly 15 g.

Make four on Sunday

Line up four jars and fill them assembly-line style: all the oats, then all the chia, then the yogurt. A 750 g tub of Greek yogurt covers four jars almost exactly. Label the lids with the day if more than one person in the house eats them. Eat them within four days; the oats soften each day, and by day four the texture is closer to pudding, which some people prefer.

This is the kind of breakfast that does well in a meal prep routine for busy men because it needs no reheating and can be eaten at your desk.

Swaps and variations

  • More protein: stir in half a scoop (15 g) of whey or a plant protein and add 50 ml extra milk. That adds roughly 12 g of protein.
  • No dairy: use unsweetened soy milk and a soy-based yogurt; protein drops to about 20 g unless you add powder.
  • Different flavour: apple, cinnamon and a few walnuts in the fall; frozen cherries and a teaspoon of cocoa in the winter; peanut butter (1 tbsp, about 95 calories) and sliced banana if you train in the morning and need more fuel.
  • Lower calorie: halve the oats and double the berries. You lose some fibre and staying power, so try it before committing a full week.

If you’d rather have yogurt with a crunch than a soaked jar, the Greek yogurt bowls use the same base in a different way. For more breakfasts that clear the 30 g mark, see the 30 gram protein breakfast builds.

Where this fits in your week

A jar like this solves the most common breakfast problem for men in their forties: coffee and nothing until noon, then an oversized lunch. Getting 30 grams in early makes the rest of the day’s protein target much easier to reach. If you want someone to set your daily calories and protein and adjust them as your weight changes, that’s what monthly 1:1 coaching covers.

Questions people also ask

Can I eat high-protein overnight oats cold?

Yes, that's the normal way. If you want them warm, microwave the jar (lid off) for 60 to 90 seconds and stir halfway. The yogurt may separate a little, which doesn't change the protein.

How long do overnight oats keep in the fridge?

Four days is a sensible limit for jars made with dairy. Add fresh fruit on the morning you eat them if you want it to stay firm; frozen berries can go in on prep night.

Can I use steel-cut or quick oats instead of rolled oats?

Quick oats work but go soft and pasty by day three. Steel-cut oats stay too hard after one night unless you cook them first. Large-flake rolled oats give the best texture.

Is 30 grams of protein at breakfast enough?

For most men over 40 it's a solid breakfast target, because it puts a meaningful share of the day's protein in before 9 a.m. Your total for the day matters more than any single meal.
