30 Gram Protein Breakfasts: Six Builds With the Exact Amounts

Hand holding a plate of fried egg, toast, salad and sliced meat

A 30 gram protein breakfast needs one dense protein food as the base (eggs plus egg whites, cottage cheese, Greek yogurt, smoked fish or milk) and one smaller top-up. The six builds below each land between 30 and 44 grams, cost under 460 calories, and take between zero and ten minutes in the morning. Pick two you like and rotate them; variety matters less than getting it done before work.

Six breakfasts that clear 30 grams

All amounts are what goes on the plate. Calories and protein are approximate, calculated from standard values in USDA FoodData Central and the Canadian Nutrient File.

Recipe: smoked salmon scramble on toast

This is the highest-protein option on the list and the one that feels most like a proper breakfast. Serves 1. Total time 8 minutes.

IngredientMetricImperial
Large eggs22
Liquid egg whites125 ml½ cup
Smoked salmon, torn into strips50 g1¾ oz
Baby spinach30 g1 packed cup
Whole-wheat bread2 slices (64 g)2 slices
Butter or oil spray, chives, black peppera littlea little
  1. Put the bread in the toaster.
  2. Whisk the eggs and egg whites with pepper. Skip the salt; the salmon brings plenty.
  3. Wilt the spinach in a non-stick pan over medium heat for 30 seconds, then pour in the eggs.
  4. Stir slowly with a spatula, pulling the set edges into the centre. Take the pan off the heat while the eggs still look slightly wet; they finish cooking on the plate.
  5. Fold in the salmon off the heat so it warms without cooking through. Pile it on the toast and add chives.

Approximately 435 calories, 44 g protein, 30 g carbs and 14 g fat, before any butter. Smoked salmon is salty, and brands vary a lot, so check the sodium line on the package if you watch your intake.

How to build your own

Use this rule when you invent your own breakfast: start with an anchor worth about 20 grams, then top it up past 30.

  • Anchors (about 18–26 g): 250 g cottage cheese, 250 g Greek yogurt, 2 eggs plus 125 ml egg whites, 100 g smoked salmon, 500 ml milk plus 1 egg.
  • Top-ups (about 4–10 g): a slice of whole-grain bread (4 g), 20 g cheddar (5 g), 2 tbsp hemp hearts (6 g), 250 ml milk (8–9 g), one extra egg (6 g).

If mornings are chaotic, batch the anchor. Egg muffin cups reheat in 40 seconds and three of them reach the target on their own.

Why 30 grams is the number

Thirty grams isn’t magic. It’s a practical share of a daily target. A man aiming for 140 to 160 grams of protein a day who eats nothing until lunch has to fit everything into two meals and a snack, which rarely happens. Our guide on how much protein a man over 40 needs explains how to set your own daily number.

If you know what to eat but breakfast keeps getting skipped, the fix is usually planning and accountability, not more recipes. Monthly 1:1 coaching sets your targets and checks in on them each week.

Questions people also ask

How many eggs give you 30 grams of protein?

About five large eggs, at roughly 6 g each, which is also around 360 calories and 24 g of fat. Most people hit 30 g more comfortably by mixing two eggs with liquid egg whites, cheese or smoked fish.

Can I get 30 grams of protein at breakfast without eggs?

Yes. A 250 g serving of 2% cottage cheese gives about 26 g on its own, and 250 g of 0% Greek yogurt about 25 g. Add toast, hemp hearts or a glass of milk to clear 30.

Is it fine to have the same 30 g breakfast every day?

Yes. Repeating a breakfast you like is one of the easiest ways to keep protein steady. Rotate the fruit or vegetables you add so the meal doesn't get narrow over months.
