Protein Smoothies Without Powder: Two Recipes and the Ingredients That Work

Man blending a protein shake with greens in a bright kitchen

You can make a protein smoothie without powder by building it on Greek yogurt, silken tofu or cottage cheese and blending in milk or soy milk, then adding hemp hearts or nut butter for a few extra grams. The strawberry yogurt smoothie below reaches about 37 grams of protein, and the dairy-free chocolate tofu version about 28 grams. Neither tastes chalky, and both use ingredients that last a week in the fridge.

Smoothie 1: strawberry, banana and hemp (about 37 g protein)

Serves 1. Two minutes.

IngredientMetricImperial
Plain Greek yogurt, 0%200 g¾ cup + 1 tbsp
1% milk250 ml1 cup
Frozen strawberries100 gabout 6–7 berries
Banana60 g½ small
Hemp hearts20 g2 tbsp

Blend milk and yogurt first, then add the frozen fruit and hemp. Starting with the liquid stops the blades from jamming on frozen berries.

Approximately 420 calories, 37 g protein, 43 g carbs and 14 g fat. The yogurt contributes about 20 g of the protein and the milk about 8 g.

Smoothie 2: chocolate, peanut butter and silken tofu (about 28 g protein, dairy-free)

Serves 1. Two minutes. Silken tofu sits in the refrigerated tofu section or on the shelf in aseptic boxes; the shelf version keeps for months unopened.

IngredientMetricImperial
Silken tofu200 gabout ½ package
Unsweetened soy milk250 ml1 cup
Banana, frozen in chunks100 g1 small
Peanut butter16 g1 tbsp
Unsweetened cocoa powder8 g1½ tbsp
Hemp hearts15 g1½ tbsp
Icea few cubesa few cubes

Blend until completely smooth, about 45 seconds. The tofu disappears; nobody will know it’s there unless you tell them.

Approximately 475 calories, 28 g protein, 42 g carbs and 26 g fat. It’s lower in protein and higher in fat than the dairy version, which is the trade-off for skipping milk products.

How these numbers were calculated

Each total is approximate. It adds the per-100 g values of the listed amounts from USDA FoodData Central, checked against the Canadian Nutrient File for the dairy items. Soy milks vary by brand, from roughly 6 to 9 g of protein per cup; check yours.

When a smoothie makes sense, and when it doesn’t

Smoothies fit best when chewing a meal isn’t realistic: an early commute, the half hour after a workout, or a morning when your appetite isn’t awake yet. They’re a weaker choice as a regular lunch, because liquid calories don’t keep most people full for long. If you train early, compare the options on the post-workout meals page. If you’d rather eat your yogurt with a spoon, the Greek yogurt bowls use the same base.

Powder isn’t bad, by the way. It’s just optional. Whether you need it at all is covered in should men over 40 take protein powder.

Keeping protein steady without supplements

Plenty of men prefer to get their protein from food alone, and that’s entirely workable with a few repeatable meals like these. If you want help setting a daily target and building a week that hits it without shakes, monthly 1:1 coaching covers nutrition alongside training.

Questions people also ask

How do you get protein in a smoothie without protein powder?

Use a dense protein food as the base: Greek yogurt, cottage cheese, silken tofu or milk. Hemp hearts and nut butter add a few grams more. Two of these together usually reach 25 to 35 g.

Can I make a protein smoothie the night before?

You can blend it and refrigerate it in a sealed jar for up to a day. It thickens and may separate; shake it hard before drinking. Fruit with lots of enzyme activity, such as fresh pineapple or kiwi, can turn a dairy smoothie bitter overnight.

Is a smoothie as filling as eating the same food?

Usually less so, because you drink it in a few minutes. Thick smoothies with yogurt and fibre-rich add-ins hold you better than thin, fruit-heavy ones. Drinking it slowly helps.
