How to Do a Glute Bridge Safely Over 40

Bearded man doing a glute bridge on a mat in a home gym

A glute bridge is lying on your back with your knees bent and driving your hips up until your body forms a straight line from shoulders to knees. To do it safely over 40, set your heels about a foot from your backside, tuck your ribs down, then push through your heels and squeeze your glutes to lift. Stop when your hips are level with your thighs. If your lower back arches or your hamstrings cramp, change your foot position before adding more reps.

Why bridges matter for men who sit

Long days in a chair leave the glutes underused and the front of the hips tight. When the glutes don’t do their job, the lower back and hamstrings tend to pick up the slack. The bridge is a low-risk way to retrain hip extension, and it needs only a floor.

It’s also a useful warm-up before squats and deadlifts, and a safe main exercise on days when your back won’t tolerate bending.

Setup on the mat

Lie on your back with your knees bent, feet flat and hip width apart. Slide your heels toward you until your fingertips can just brush them with your arms at your sides. Arms rest on the floor, palms down. Breathe out to drop your ribs so your lower back rests lightly on the floor.

Cues

  1. Press your heels into the floor; you can lift your toes slightly to keep the weight back.
  2. Squeeze your glutes first, then lift your hips.
  3. Rise until your shoulders, hips and knees form a straight line.
  4. Hold one to two seconds, squeezing hard. Your ribs stay down.
  5. Lower slowly until your backside just touches the floor.
  6. Reset your breath and repeat.

Why you might feel it in the wrong place

In the hamstrings, with cramps. Your feet are too far away. Bring your heels closer to your backside.

In the lower back. You’re lifting too high and arching to get there. Stop when your hips line up with your thighs and keep your ribs pulled down.

In the quads. Your feet are too close, or the weight is on your toes. Shift pressure back into your heels.

Nothing much at all. You’re rushing. Add a two-second squeeze at the top and a slow lower.

Variations and swaps

  • Easier: shorter range, or a bridge with your feet on a low step and a gentle squeeze.
  • Harder: a band around the knees, a single-leg bridge with one foot lifted, or a pause at the top.
  • Much harder: progress to the hip thrust with your shoulders on a bench.
  • Sore knees: bridges are usually knee-friendly; move your feet further out if the knees ache.
  • Sore lower back: keep the lift shorter and the ribs down; pair with the dead bug for trunk control.
  • Next step: once your glutes fire on cue, take that hip drive into the hip hinge.

Workouts that use it

Glute bridges appear in the mobility routine, the desk posture workout and the hotel room workout. If you want a program with warm-ups and main lifts already arranged, the DIY programs handle that.

Questions people also ask

What does the glute bridge work?

Mainly the glutes, with the hamstrings helping. It also teaches you to extend at the hips without arching your lower back.

Glute bridge or hip thrust?

The bridge is done on the floor and suits beginners, warm-ups and home training. The hip thrust puts your shoulders on a bench for a bigger range and heavier loading.

How long should I hold at the top?

One to two seconds per rep for regular sets. For holds, 20 to 40 seconds is plenty.

Can I do glute bridges every day?

Bodyweight bridges, yes, as part of a warm-up or a desk break routine. Loaded bridges are better two or three times a week.
