How to Do a Rack Pull: A Shorter Deadlift for Men Over 40

Dark home gym with a loaded barbell, weight bench and squat rack

A rack pull is a deadlift that starts from pins or blocks instead of the floor, usually with the bar just below your knees. To do it, set the pins, step up so the bar touches your thighs, hinge down with a flat back and grip the bar, then drive your hips forward and stand tall. Lower it back to the pins under control. It’s useful for men over 40 who can’t yet keep a flat back from the floor, but the heavier weights it allows need respect.

When the rack pull makes sense

The full deadlift from the floor asks for hip and hamstring range many desk-bound men don’t have. The rack pull removes the bottom of the lift so you can train the hinge and lockout with a neutral back. It builds the glutes, hamstrings, back extensors, traps and grip.

It’s also a way to work on a weak lockout or to train the upper back with heavy loads. What it isn’t is an ego lift. Because the range is short, you can pile on more plates than your back is ready for.

Setting up

  • Set the safety pins or stack blocks so the bar sits just below your kneecaps.
  • Step up to the bar so it touches your thighs, feet hip width, toes forward.
  • Use a double overhand grip just outside your thighs. Use mixed grip or straps only for heavier sets.
  • Avoid letting the bar bang on the pins every rep; it’s loud and it’ll beat up the bar and the rack.

How to rack pull

  1. Push your hips back until your hands reach the bar. Knees slightly bent, shins vertical.
  2. Flatten your back and pull your shoulders down, as though crushing oranges in your armpits.
  3. Take a breath into your belly and brace.
  4. Pull the slack out of the bar until it almost leaves the pins.
  5. Drive your hips forward and stand up. The bar stays against your thighs.
  6. Finish tall with glutes squeezed; don’t lean back or shrug.
  7. Hinge back down and set the bar on the pins with control.

Once a week is plenty. Don’t stack rack pulls on the same day as heavy deadlifts.

Variations and back-friendly swaps

  • Easier: higher pins and lighter loads, or a trap bar deadlift with high handles.
  • Harder: lower the pins one notch at a time toward a full floor deadlift.
  • Sore back: switch to a Romanian deadlift with dumbbells and a short range, or a hip thrust.
  • Grip limits: use straps, then build grip with the farmer’s carry.
  • Sore elbows: avoid the mixed grip; straps spread the load more evenly.

Programs that use it

Rack pulls appear as a deadlift option in the 4-day split and the beginner strength program for men who can’t yet pull from the floor. For a plan that sets the pin height and loads by week, the DIY programs can do that.

Questions people also ask

What height should rack pulls be?

Just below the knee is the most common starting point. Higher pins shorten the lift and allow more weight; lower pins get closer to a full deadlift.

Are rack pulls safer than deadlifts?

They avoid the bottom of the deadlift, where many men struggle to keep a flat back. But they allow heavier loads, so poor technique at the top can still hurt you.

Should I use straps for rack pulls?

Straps are fine once your grip is the limit, especially on heavy sets. Train your grip separately with carries.

Do rack pulls build the upper back?

Yes. Holding a heavy bar at lockout works the traps and upper back hard, which is one reason they're popular.
