A calisthenics workout for men over 40 is built on ladders: each movement has a series of harder versions, and you climb one rung at a time. This plan trains push, pull, squat, hinge and core three days a week with a pull-up bar, something to row from and a bench. You start each pattern at the rung where you can do 8 to 12 clean reps, and you add daily pull-up practice on off days. Over eight weeks the goal is to climb two or three rungs on each ladder without irritating your shoulders, elbows or knees.
Why ladders matter more after 40
Bodyweight is fixed, so the only way to keep progressing is a harder variation. A meta-analysis found that muscle growth can be achieved across a wide range of loads when sets are hard, while maximal strength benefits most from heavy loads. In practice that means high-rep push-ups build muscle well enough, but you’ll need harder versions to keep getting stronger. The ladder also keeps you away from advanced moves your joints aren’t ready for.
The skill ladders
Start on the rung where you can do 8 to 12 good reps. Move up when you can do 3 sets of 12 (or the listed time) with clean form.
| Rung | Push | Pull (horizontal) | Pull (vertical) | Squat | Hinge |
|---|---|---|---|---|---|
| 1 | Incline push-up, hands on a bench | Ring or low-bar row, body at 45 degrees | Dead hang 30 s | Box squat to a bench | Glute bridge |
| 2 | Push-up from the floor | Ring row, body more horizontal | Scapular pull-up | Bodyweight squat, 3 s down | Single-leg glute bridge |
| 3 | Deficit push-up (hands on blocks) | Feet-elevated ring row | Negative pull-up, 5 s lowering | Reverse lunge | Single-leg hip thrust, shoulders on bench |
| 4 | Feet-elevated push-up | Ring row with a 3 s hold | Band-assisted pull-up | Bulgarian split squat | Nordic curl negative, assisted with hands |
| 5 | Archer push-up (partial) | One-arm ring row, assisted | Strict chin-up or pull-up | Skater squat to a pad | Single-leg Romanian deadlift, slow |
| 6 | Ring push-up | Tuck front-lever row (advanced) | Pull-up with a 2 s pause at top | Shrimp squat or pistol to a box | Nordic curl negative, full |
Dips are left out on purpose. Deep bar dips push the shoulder into a stretched position that many men over 40 find uncomfortable. If your shoulders tolerate them, add them later at rung 4 or above, to a depth where your shoulder stays at or above elbow height.
The weekly layout
| Day | Session |
|---|---|
| Monday | Session A |
| Tuesday | Pull-up practice (grease the groove) |
| Wednesday | Session B |
| Thursday | Pull-up practice |
| Friday | Session A |
| Weekend | Walk, bike, hike; one optional practice day |
Alternate A-B-A one week and B-A-B the next.
Session A
| Exercise | Sets × reps | Rest |
|---|---|---|
| Vertical pull, your rung | 4 × 5–8 (or time) | 2 min |
| Push, your rung | 4 × 8–12 | 90 s |
| Squat, your rung | 3 × 8–12 per leg if single-leg | 90 s |
| Hollow body hold | 3 × 20–30 s | 45 s |
Session B
| Exercise | Sets × reps | Rest |
|---|---|---|
| Horizontal pull, your rung | 4 × 8–12 | 90 s |
| Push, one rung easier than Session A, slow tempo (3 s down, 1 s pause) | 3 × 8–10 | 90 s |
| Hinge, your rung | 3 × 8–12 | 90 s |
| Squat, one rung easier, for more reps | 2 × 15 | 60 s |
| Side plank | 2 × 30 s per side | 30 s |
Grease the groove: pull-up practice
On Tuesday and Thursday, do 4 to 6 easy sets of your vertical pull rung, spread through the day. Each set is about half of what you could do in a hard set. If your max is 4 negatives, do 2. If it’s 6 pull-ups, do 3. Never go near failure; the aim is frequent, crisp practice. A doorway bar at home makes this easy.
Eight-week progression
| Week | Main sets | Rung moves | Practice days |
|---|---|---|---|
| 1 | 3 sets of each | Find your rung on every ladder | 2 days, 4 sets |
| 2 | Sets as written | Aim for top of the rep range | 2 days, 4 sets |
| 3 | Sets as written | Move up where earned | 2 days, 5 sets |
| 4 | Sets as written | Same | 3 days, 5 sets |
| 5 | 2 sets each, same rungs | None (lighter week) | 1 day |
| 6 | Sets as written | Move up where earned | 3 days, 5 sets |
| 7 | Add a 2 s pause at the hardest point | Same | 3 days, 6 sets |
| 8 | Sets as written | Test: max reps at your current vertical pull rung | 2 days |
Warm-up
Three minutes of brisk walking, skipping or stair climbing. Then: 10 arm circles each way, 10 scapular push-ups, 10 bodyweight squats, 5 slow inchworms, and a 20-second dead hang. Before Session A, do one easy set of your pull rung.
Joint swaps
| Joint | Change |
|---|---|
| Shoulders | Stay at incline push-ups and ring rows; use a neutral grip (palms facing) on pull-ups; skip deficit and archer push-ups |
| Elbows | Fewer pull-up practice sets; rings instead of a fixed bar so your wrists can rotate |
| Wrists | Push-ups on fists or handles |
| Knees | Stay on box squats and glute bridges; replace Bulgarian split squat with a reverse lunge to a low step |
| Lower back | Keep hollow holds short, knees bent; skip Nordic curls |
Pain that’s sharp or builds over a set is your cue to drop a rung. If it doesn’t settle within a couple of weeks, see a physiotherapist.
How to know it’s working
Your log tells the story: two or three rungs higher on most ladders after eight weeks, and more total pull-up reps on the week 8 test than week 1. Grip strength improves quickly with all the hanging; more on why that matters in grip strength for men.
Bottom line
Calisthenics after 40 rewards patience: climb the ladder, skip the circus tricks, and practise pull-ups little and often. For travel, the hotel room workout uses the same ideas with a backpack, and for a test-based bodyweight challenge, see the military workout. Printed plans with logs are in the FITWITHIM programs.
Questions people also ask
Is calisthenics good for men over 40?
Yes, as long as you progress through easier versions first. Bodyweight training builds strength, muscle and control with almost no equipment. The risk is jumping to advanced moves like muscle-ups or deep dips before your shoulders and elbows are ready.
Can you build muscle with calisthenics alone?
Yes. Muscle grows across a wide range of loads when sets are hard, so bodyweight exercises work if you keep moving to harder variations. Legs are the hardest to load with bodyweight, which is why this plan uses single-leg work.
What equipment do I need for calisthenics?
A pull-up bar is the one essential. Gymnastics rings or a low bar for rows, a sturdy bench and a resistance band for assisted pull-ups make the plan easier to progress. A playground or park fitness station bar works too.
What is grease the groove?
Doing several easy sets of one exercise spread through the day, never close to failure. Here it's used for pull-ups: a few sets of about half your maximum reps on non-training days.
